Full body workout routines are one of the most effective exercise splits because they can target all the major muscle groups during your training. Focusing on exercises that target multiple muscle groups at once optimally builds muscular strength and size for the entire body.

This method of training allows for efficient recovery between sessions. Having plenty of time for recovery between exercise sessions allows your muscles to grow optimally. Additionally, having ample time for recovery means you can bring 100% of your attention to focus on quality reps and form during exercise.

We will cover the five exercises essential to building muscle in every major muscle group with accessory exercises for muscles that are typically hard for people to grow. We will also include alternative exercises so that you are not limited to specific movements or if you don't have access to professional gym equipment. Afterward, we will cover how to prioritize these exercises with examples for you to use or create a variation.

Before we dive in: check out our full-body training program to develop a strong body and aesthetic physique; you will benefit from one of our programs. We designed a program that gives you the tools to build muscle with an easy-to-follow routine that will fit any schedule. To find out more:

, Exercise Split Overview

Ideally, you want to target a muscle group 2-3 times a week. A full-body split allows the muscles to be sufficiently engaged and your muscles enough time to recover between days. A full-body routine is especially beneficial for beginner and intermediate lifters, rather than obsessing over individual body parts and instead focusing on building overall strength and size.

This workout routine will consist of 3 working days: Workout Variation 1-3. Each day of exercise alternated with a rest day for at least 24-48 hours of recovery.

The following sections will cover the best exercises for a full-body workout routine; this includes an exercise description, a visual demonstration with steps, and an alternate exercise list. Following, we will conclude with the complete routine and a full description of the order in which exercises are performed.

, Full-Body Workout Routine for Muscle Size

Exercise I: Barbell Bench Press

The barbell bench press is a staple exercise for growing the chest with the added work to the front delts and triceps. Some would consider the flat barbell bench press one of the most effective upper body exercises to add to a fitness routine.

According to this ,study, the barbell bench press, as compared to dumbbell flys, was much more effective in engaging the pectoralis major, triceps brachii, and deltoid anterior. In addition, ,as compared to other barbell bench press variations, the flat barbell bench press was the most effective in engaging the chest muscles.

Steps

Start with back flat on the bench.

Grip the bar slightly outside shoulder-width apart (with the thumb wrapped around the bar). This is so your hands will be directly over your elbows and form a 45° angle with your body.

Plant your feet flat on the ground at around a 90° angle and allow your back to slightly arch.

Lift bar from the rack, and with control, lower the weight to your chest. During this portion of the exercise, breathe in.

While exhaling, push the bar up without locking out your arms.

Repeat.

Alternate Exercises

If you find yourself struggling to grow your chest or find the barbell bench press difficult, you can add to or replace it with these exercises:

Push-Up (Great for Beginners)*

Dumbbell Bench Press (Great for Beginners)*

Cable Cross Over

Dumbbell Fly

Exercise II: Barbell Overhead Press

The second exercise, the barbell overhead press, is excellent for growing the upper chest, front delts, triceps, and serratus anterior. The overhead press has the added benefit of partially working the side delts, traps, abs, and oblique muscles.

The primary reason for performing this exercise is to build strength and size of the shoulders. According to this ,study, the overhead press is one of the most effective exercises for engaging the anterior delts. The overhead press can drastically improve the performance of other exercises and the overall aesthetics of the shoulders.

Steps

Grip the bar slightly outside shoulder-width apart (with the thumb wrapped around the bar); this is so the elbows stay in line with the hands.

Bring your chest up while keeping your ribs down and core engaged. Place the weight on your delts and unrack the barbell.

Clench your glutes and maintain a light tension throughout your body. Keep your elbows tucked in by your sides.

While tucking your chin (make sure your face is not in the path of the bar), push up and exhale. Avoid fully locking your arms out.

Once the bar past your forehead, put your head through the “window” of your arms and untuck your chin.

Slowly control the weight back to the start position. As the bar gets close to your head, begin to tuck your chin and bring your head slightly back.

Repeat.

Alternate Exercises

If you find yourself struggling to grow your shoulders or find the barbell overhead press difficult, you can add to or replace it with these exercises:

Dumbbell Overhead Press (Great for Beginners)*

One Arm Shoulder Press (Great for Beginners)*

Dumbbell Front Raise (Great for Beginners)*

Push Press

Incline Press

Exercise III: Chin-Up

Chin-ups can be one of the best exercises for your back, able to work the entirety of the mid and lower traps, the lats, and the rear delts. Not only is the chin-up a powerful back exercise, but it also functions as a great bicep, forearm, and ab exercise.

Another benefit of the chin-up is that they can be easier than the pull-up because of bicep recruitment. The chin-up can also be loaded significantly to make it a great staple exercise for any routine.

Steps

Grab the pull-up bar with an underhand grip at shoulder-width or slightly narrower.

Engage your shoulders and make sure your hips are under your body.

Cross your legs at the ankle and bend your knees to get into the start position.

While keeping your elbows close to your body, pull to bring your chest toward the bar.

With control, lower yourself back down to the start position with elbows very slightly bent (avoid locking out your arms).

Repeat.

Alternatives

If you find yourself struggling to grow your lats or biceps or find chin-ups difficult, you can add to or replace it with these exercises:

Pull-ups

Lat pulldowns (Great for Beginners)*

Underhand Barbell Rows

Dumbbell Rows (Great for Beginners)*

Exercise IV: Barbell Back Squat

The barbell back squat is not only one of the best overall leg exercises but is a great full-body workout. The focus of the barbell back squat is the activation of the quads, glutes, adductors, and calves.

If you want to build significant leg strength and size (,especially for the quads) the barbell back squat is a great staple exercise for any routine.

Steps

Stand where the racked weight is at the top of the traps.

Grab the bar slightly outside shoulder-width and unrack the weight.

Take two big steps back and make sure that your feet are roughly shoulder-width apart and toes pointed slightly outward.

Allow your knees to bend and sit down and slightly back into movement.

Control the weight going down and aim for your knees to be at/or slightly less than 90°. Keep your back straight throughout the movement.

Stand up and repeat.

Alternatives

If you find yourself struggling to grow your quads and glutes or find barbell back squat difficult, you can add to or replace it with these exercises:

Front Squat

Goblet Squat (Great for Beginners)*

Leg Press (Great for Beginners)*

Low-bar squat

Bodyweight Squat (Great for Beginners)*

Bulgarian Split Squat

Exercise V: Romanian Deadlift

The Romanian deadlift makes up for where the squats are lacking. Squats are a phenomenal lower body exercise, but they still miss one of the most crucial muscles in the lower body, the hamstrings. When paired with the squat, the Romanian deadlift can target most muscles in the entire body, especially the posterior chain. Although, neither of these exercises targets the anterior portion of the upper body or arms well, hence the need for the first three exercises.

The Romanian deadlift is fantastic for developing the hamstrings, transverse abdominal muscles, lats, and rear delts. This exercise also translates to better posture, ,injury prevention, and overall leg aesthetic.

Steps

Start with your legs near the bar at about hip-width apart.

Grip the bar at shoulder-width or slightly more apart and engage your lats.

Lift the bar into position with back straight and global tension (don’t go slack and maintain enough tension to hold your body straight).

Controlling the weight downward, hinge at your hips and drive your butt back. Keep your legs and back straight. You can allow some knee bending, but the point of the movement is to load the hamstrings in a stretched position.

When you feel your hamstrings fully stretched (not strained or in pain), pull the weight up and return to the standing posture.

Repeat.

Alternatives

If you find yourself struggling to grow your hamstrings or find Romanian deadlift difficult, you can add to or replace it with these exercises:

Dumbbell Romanian Deadlift (Great for Beginners)*

Seated Leg Curl (Great for Beginners)*

Lying Hamstring Curl (Great for Beginners)*

Goodmorning

Deadlift

We designed a program that gives you the tools to build muscle with an easy-to-follow routine that will fit any schedule. To find out more:

, Accessory Exercises for Complete Routine

Exercise VI: Barbell Rows

The barbell row is fantastic for any full-body routine because of its ability to target multiple major muscle groups at once. Primarily, this exercise works the lats, traps, and rear delts. This movement can also provide growth secondarily to the biceps, lower back, and forearms. If your goal is to build a wider, fuller, and aesthetic back, this movement is a must for your routine.

Steps

Stand with feet shoulder-width apart. Hinge at the hips so that your body is slightly leaning forward.

Grip the bar with a neutral grip with your palms facing towards your body.

Focus on depressing the traps. Keep the shoulders relaxed and push them away from your ears.

Keep your core engaged and your lower back in a neutral position. Avoid too much arching or rounding in the lower back.

Drive the elbows back and focus on engaging the muscles of the back.

Lower the weight to the starting position.

Repeat.

Alternate Exercises

Here are ,a few exercises that you can use with barbell rows to target similar muscle groups. These exercises can also replace barbell rows if you do not wish to perform this specific exercise.

Dumbbell Row

Reverse Fly

Dumbbell Deadlift

Seated Cable Row

Lat Pulldowns

Lat Pullovers

Exercise VII: Ab Wheel Rollouts

The core is the foundation for every exercise. Thus, it is crucial to incorporate various movements that prioritize this area. The ab wheel rollout is the perfect exercise to work the different muscles of the core. It effectively targets the rectus abdominis, obliques, and erector spinae. Lastly, it activates the primary muscle group that stabilizes the core, known as the transverse abdominis.

Steps

Begin the exercise on your hands and knees.

Place your weight on the roller while keeping your knees planted on the ground.

Roll out until you reach the farthest point that you can keep your spine neutral or when your body is parallel to the floor.

Return to the starting position.

Necessary Cues: It is important to avoid allowing your pelvis to tilt anteriorly during this exercise. You need to try and keep your spine in a neutral position and go slow. If you are unsure how to keep your spine neutral, we recommend you start with a less advanced movement which we will highlight in the next section.

Alternate Exercises

If you want other quality exercises for your core, check out this ,article. Also, you can add to or replace this workout with these exercises:

Planks

Plank Walkouts

Cable Crunches

Hanging Leg Raises

V Sit-Ups

Exercise VIII: Calf Raises

The calves are one of the most neglected muscle groups within the body, which is why it is important to target them during your full-body routine. The calves consist of two main muscles: the gastrocnemius and the soleus.

The calf raise is the best isolation exercise to target the calf muscles. They can be performed using a machine in either a standing or a seated position. Calf raises can also be performed using a dumbbell or a barbell if a dedicated calf raise machine is unavailable.

Steps

Stand with feet hip-width apart on an elevated platform, or a calf raise machine if you have access.

Allow your heels to stretch down without going completely slack at the bottom.

Raise your heels and stand up on your toes. You should feel your calves flexing at the top of the movement. Slowly let yourself back down.

The best way to perform a calf raise is to go with the tempo X/1/3/2.

X/1/3/2: explode up, hold at the top for 1 second, slowly go down for 3 seconds, and hold at the bottom for 2 seconds.

Alternate Exercises

The calf raise is the best movement to target the calves. Although, there are some alternative exercises that you can use to add to or replace this movement.

Seated Calf Raise

Donkey Calf Raise

Toe Walks

Jump rope

, How to Include These Exercises in a Training Program

How to Prioritize Exercises

For the following workout split example, each workout variation will begin with the main compound movement that you should prioritize. The exercises will be sorted in descending order, with the more intense exercises at the beginning.

The more intense exercises are at the beginning of the workout because they are typically strenuous to perform when fatigued. So, placing the more impactful lifts at the start will allow you to execute higher quality repetitions and overall sets.

Workout Split Examples

The following workouts are two ways to set up a 3-day full-body workout routine. 'Workout Set B' is significantly more exhausting and should be completed with less weight and longer rest between sets.

You still can effectively target every muscle in your back! In this article, I’ll show you the best back workout you can perform with only dumbbells.

I’m going to teach you the 5 best dumbbell-only exercises for a well-defined and strong back. Here’s what I’ll go through:

The anatomy of the back

The exact dumbbell only exercises you can do to target the back

By the end of this article, you will have a dumbbell-only routine that you can follow at home or in the gym.

Before we dive in: if you’re looking for a full-body training program that is aimed at developing a strong and aesthetic physique, not just the back, you will benefit from one of our programs. We designed a program that gives you the tools to build an aesthetic physique as well as an easy-to-follow routine that will fit any schedule. To find out more:

Click below to learn more information

Back Anatomy

The back consists of four main muscle groups: the trapezius, rhomboids, latissimus dorsi, and erector spinae. When performing your routine, you should include compound movements that target multiple back muscles at once. Many people make the mistake of limiting their workouts to only isolation exercises.

If your goal is to get a more aesthetic back, then this way of thinking is not ideal. Performing only isolation movements would neglect some of the muscle groups within the back. To solve this, you should try to incorporate more compound exercises into your regimen to see better results.

Cues for Optimal Engagement

Before you begin exercising, you must understand some cues for optimal engagement of the back. A study found that, when performing a lat pulldown, a person can increase activation of the lats by being mindful of back-activation cues.

This idea of mind-muscle connection should be considered throughout your routine, no matter what muscle group you are targeting. It is consistently shown that focusing on specific movements and how they are performed can increase muscle activation. You must utilize this to your advantage when exercising so you get the most benefit out of your workouts.

In this section, I will give instruction on a few cues you should be aware of before beginning the dumbbell-only back routine.

RELAX YOUR SHOULDERS

When performing the dumbbell back workout, you should first focus on your shoulders and their position. Shoulders that are high and close to the ears can create tension in the body. This tension will overwork the upper trapezius muscles and place a lack of emphasis on the other back muscles.

Push your shoulders back and down to take the load off the upper trapezius muscle.

THUMBLESS GRIP

If your goal is to only target the back, then you should incorporate the thumbless grip into your exercises. You can do this by gripping the equipment in the way that your thumb is over the grip with your other fingers. The thumbless grip takes the bicep out of the movement and puts the focus more on the back muscles. View the imagery below to better visualize the thumbless grip technique.

These cues will help you better activate the back muscles during your routine. It is beneficial to also be aware of your posture and core engagement when performing these exercises.

If you want to build a strong foundation involving your core, you will benefit from one of our other articles. In this, we go over the 5 best exercises for the core and how to incorporate them into a complete workout routine. To find out more:

Exercise 1: Dumbbell Deadlift

The dumbbell deadlift is an all-encompassing exercise that works for multiple muscle groups at once. This movement targets a large portion of the back such as the trapezius, latissimus dorsi, and erector spinae. Also, it can effectively work the major muscles of the lower body like the glutes, hips, and hamstrings.

Start by holding the bar or weight in your hands with a firm grip.

Make sure your legs are about hip-width apart.

Slowly bend your knees and move your hips back while keeping your back straight, making sure to keep your neck in a neutral position.

Then drive your hips forward and straighten your back until you are upright.

Make sure not to hyperextend your back and just return to a neutral position.

Repeat.

Best Back Workout with Only Dumbbells

Exercise 2: Bent Over Row

The bent-over row is another staple back exercise. This movement is a great compound movement that can target all the major muscle groups of the upper and lower back: the trapezius, rhomboids, latissimus dorsi, and erector spinae. It is also effective at working out the arms and muscles of the core.

Stand with feet shoulder-width apart. Hinge at the hips so that your body is slightly leaning forward.

Grip each dumbbell with a neutral grip with your palms facing inward.

Focus on the cue we mentioned earlier of depressing the traps. Keep the shoulders relaxed and push them away from your ears.

Keep your core engaged and your lower back in a neutral position. Avoid too much arching or rounding in the lower back.

Drive the elbows back and focus on engaging the muscles of the back.

Lower the weight to the starting position.

Repeat.

Best Back Workout with Only Dumbbells

Exercise 3: Reverse Fly

The Reverse fly targets the muscles within the upper back. The trapezius and the rhomboids are the main back muscles that are worked with this movement.

Stand with feet shoulder-width apart. Hinge at the hips so that your body is slightly leaning forward.

Grip each dumbbell with a neutral grip with your palms facing inward. Have a slight bend in the elbows.

Focus on the cue we mentioned earlier of depressing the traps. Keep the shoulders relaxed and push them away from your ears.

Raise the weight so that your elbows are at shoulder height.

Lower the weight to the starting position

Repeat.

Best Back Workout with Only Dumbbells

Exercise 4: Lat pullover

This isolation movement is effective at targeting the lats. Since this is a dumbbell-only workout this is an effective alternative lat exercise that can replace pull-ups. This movement also targets the rhomboids and triceps.

Lie on your back with your feet shoulder-width apart and your feet flat on the ground.

Grip each dumbbell with a neutral grip with your palms facing inward. Press the weight above your chest.

Focus on the cue we mentioned earlier of depressing the traps. Keep the shoulders relaxed and push them away from your ears. Keep the lower back flat against the ground.

Lower the weight behind the head until it is almost at chest level. Have a slight bend in the elbows.

Return the weight to the starting position.

Repeat.

Overview

In this article, we have gone over the primary muscle groups that make up the back. We have also covered a dumbbell-only routine that you can follow to target these muscles effectively. Let's review the main points that we have learned:

Workouts for legs tend to be overlooked because they can be exhausting or because the upper body is often the focus of people's attention. However, many leg exercises have the added benefit of working muscles in our upper bodies that are often difficult or time-consuming to train by themselves.

For instance, the core and postural back muscles are engaged significantly with lower body exercises to hold up the weight it takes significant static strength. This means that not only can work out your legs promote a balanced aesthetic but it can also strengthen your abs, define your back muscles, and fix your posture. This is not even mentioning the significant benefits to your cardiovascular health and leg mobility.

Now that we’ve covered some of the reasons why leg exercises should be added to your workout routine we will cover the anatomy and function of the muscles in the legs.

Leg Anatomy

Thighs (Quadriceps)

The quadriceps, or the “thighs”, are located in the front of the upper leg.

Muscle Groups

Rectus femoris

Vastus medialis

Vastus intermedius

Vastus lateralis

Function

Extend the lower leg at the knee

Flexing the thigh at the hip (rectus femoris)

Running, jumping, squatting, standing, walking…

Hamstring

The hamstrings are located in the back of the upper leg, below the glutes.

Muscle groups

Biceps femoris

Semimembranosus

Semitendinosus

Function

Flexes the knee, extend the hip, and rotate the tibia

Help with walking, squatting, bending the knees, and tilting the pelvis

Glutes

The glutes are located in the buttocks.

Muscle groups

Gluteus maximus

Gluteus minimus

Gluteus medius

Function

Moves the hip and thigh

Standing up from sitting, climbing stairs, and standing up straight

Calves

The calves are located in the back of lower leg.

Muscle groups

Gastrocnemius

Soleus

Function

Extending the foot in a standing position (primarily the gastrocnemius) and same in a seated position (soleus)

Standing, walking, running, or climbing stairs

, The Best Leg Exercises

Exercise I: Front Squat

The front squat is a great all-in-one exercise that engages almost every muscle in the lower body while strengthening the core and the back.

This variation of the squat emphasizes the quads and hips more than back squats due to the larger range of motion. It allows us to get a better deep stretch on these muscles and thus better engagement.

We include this version first because it is great for beginners, forces good form, and is better for injury prevention. It also greatly impacts our ability to maintain proper posture which carries over to other lifts and our daily lives.

To perform this exercise you start by standing under the barbell (set at shoulder height).

Stand with feet slightly wider than shoulder-width apart with toes pointed slightly out.

Place shoulders under the bar and grab the bar with your fingers with palms facing up (as shown).

If trying to hold the bar with all your fingers is painful or difficult for wrists, attempt to do wrist stretches before exercise and use fewer fingers to hold it up.

Brace your abs and maintain a neutral spine.

Lift the weight off of the wrack and “sit down” into the movement. It should feel like you bring your butt down to your ankles. (You don’t have to physically do so if it is too difficult or painful)

Keep your elbows up and make sure the weight stays balanced on your shoulders.

Stand up and repeat.

This exercise is more focused on the range of motion rather than the amount of weight. So, if the exercise is too exhausting, decrease the weight and focus on the form.

If you want more exercises to check out our full-body training program that is aimed at developing a strong and aesthetic physique, not just the legs, you will benefit from one of our programs. We designed a program that gives you the tools to build an aesthetic physique as well as an easy-to-follow routine that will fit any schedule. To find out more:

Exercise II: Barbell Back Squat

The barbell squat, like the front squat, is an excellent exercise to incorporate into your leg workout routine. It is essentially the same except that it gives more emphasis to the hamstrings and the rest of the lower body.

In addition, barbell back squats are easier to load and perform than front squats. Meaning we can lift more weight and there is less skill to learn than the front squat variation.

Make sure the barbell is placed firmly on the shoulders with your grip being close but not right next to the shoulders.

Feet should be roughly shoulder-width apart with toes pointed slightly out.

Brace your abs and keep a neutral spine.

Sit down and back into the movement. Allow your knees to travel past the toes and aim to have your thighs be parallel to the ground. (You can go past this if it is comfortable).

Stand back up without locking your knees and repeat.

Exercise III: Romanian Deadlift

The Romanian deadlift is one of the best lower body exercises and even has significant benefits for the upper body as well. It targets the hips, glutes, and hamstrings and is a great complement to the squat to create an almost complete full-body routine.

Adding this to your workout for leg day will significantly boost leg development. In addition to being an effective lower body exercise, it does great with engaging most of the muscles in the back to create defined muscles and better posture.

Start by holding the bar or weight in your hands with a firm grip.

Make sure your legs are about hip-width apart.

Slowly bend your knees and move your hips back while keeping your back straight, making sure to keep your neck in a neutral position.

Lower the weight until you feel the tension in your hamstrings (or when the bar is a little past your knees).

Then drive your hips forward and straighten your back until you are upright.

Make sure not to hyperextend your back and just return to a neutral position.

Repeat.

Exercise IV: Calf Raises

The calves are the often neglected part of the body that are usually an after-thought when it comes to exercise. However, if you want a fit and balanced physique you’ll benefit from adding this exercise to your leg day routine.

Stand with feet hip-width apart on an elevated platform or a calf raise machine if you have access.

Allow your heels to stretch down without going completely slack at the bottom.

Raise your heels and stand up on your toes. You should feel your calves flexing at the top of the movement. Slowly let yourself back down.

The best way to perform a calf raise is to go with the tempo X/1/3/2.

This means explode up, hold at the top for 1 second, slowly go down for 3 seconds, and hold at the bottom for 2 seconds.

, Reps and sets for the best results

Exercise I: Front Squat (3-5 sets of 8-15 reps)

Exercise II: Back Squat (3-5 sets of 8-15 reps)

Exercise III: Romanian Deadlift (3-5 sets of 8-15 reps)

Exercise IV: Calf Raises (3-5 sets of 10-20 reps)

This workout for leg day should give you all the tools to make significant progress with your goals. These are the best exercises to promote the most overall leg growth while also helping to build upper body strength and size.

The set and rep ranges aren’t an absolute rule, you can gain strength and size in any range. These exercises are guidelines to help you incorporate them into your leg day or full-body routine to make it as effective as possible.

Don’t Worry. In this article, I will be giving the 3 most common mistakes people make while performing their abdomen exercises and the steps needed to take to fix them.

Many people in the gym are looking to get defined and chiseled 6 pack abs. The abs, when effectively targeted, can be grown and strengthened just like any other muscle. Although, people often complain about not being able to see progress within their ab routine. Also, it is difficult for some people to get an aesthetic and well-defined abdominal area.

Why is this? It’s primarily because casually doing crunches and sit-ups is likely not going to result in getting the abdominal improvement that you are searching for.

To avoid this approach, it is important to focus on how you are performing your abdominal exercises. In this article, I will lay out the 5 most common mistakes that you are likely doing when approaching ab movements.

If you are looking for a full-body workout plan that can develop more than just the abdominals, then you will benefit from one of our programs. In these programs, we give you the tools to build an aesthetic physique as well as an easy-to-follow routine that will fit any work schedule. To find out more:

Click the link below to view our programs

, Mistake #1: Ignoring Body Fat Percentage

(Abdomen Workout)

Many people continuously incorporate ab exercises into their routine and still do not see results. Additionally, they become frustrated with their lack of progress and get discouraged because their goal of having 6 pack abs is not met even after putting in the work. What these people do not know is that a necessary component when it comes to abdominal visibility is body fat percentage.

If a person’s body fat is too high, then they will not be able to have visible abs no matter how many abdominal exercises they do. For this reason, it is essential to know your body fat before putting all your focus on ab exercises. We recommend being around 10-12 percent. This way you can have the abdominal visibility you are looking for as well as being at a weight that is maintainable/healthy.

Below is a chart that shows the amount of ab visibility at different body fat percentages, so that you can see have a measurable goal to aim for.

, Mistake #2: Incorrect use of Breathing

(Abdomen Workout)

Breathing is one of the most important aspects to pay attention to when performing abdominal exercises. Many people do not put a priority on this during their workouts which directly results in the movement being less effective. In this section, I will give you clear instructions on how and when you should be breathing during your ab routine.

When performing abdominal exercises, you should exhale when you are on the portion of the movement where the abs are contracted. An example of this can be seen when performing a crunch. You should exhale at the point in the exercise where you bring your head towards your lower body and your abs are contracted. Contrarily, you should be inhaling when your abdominal region is lengthened and relaxed. Using the crunch example, this would be at the stage of the movement where your back is flat on the ground.

What this does is that it not only gives your abs a better contraction at the engaged portion of the action, but it allows for oxygen to optimally move throughout your body during exercise.

Another aspect of breathing that is important when performing abdominal exercises is to focus on breathing deeply. Breathing shallow is not optimal for exercise and may hurt your ab workouts. What I mean by this is many people breathe from their chest when performing these movements. This type of shallow breathing can limit the amount of air that you can inhale. It is recommended to breathe deep using the lower abdominals and diaphragm so that you can maximize inhalation and exhalation which will result in a better workout.

(Abdomen Workout)

Another factor that many people are unaware of during an abdominal workout is how they are performing the movement. They often swing using momentum either because they are rushing through the action, or they are not capable of performing a specific progression of this exercise.

It is encouraged to perform every abdominal exercise at a moderate pace that is controlled throughout the movement. What this does is allow the abs to be under constant tension and help better work the muscles that you are targeting. If someone uses momentum, they are most likely incorporating other muscle groups into the exercise. This is an issue because it may take the attention away from the abdominal region and hurt your overall results.

An additional problem is when someone is performing a more difficult progression than they are ready for. The abdominal area is often neglected and can be weaker than other muscle groups that a person is more used to exercising. It is important to take this into account when first starting your regimen and begin your routine with movements that you can perform without strain. When people implement exercises that they are not ready for, they often compensate with the help of other muscle groups which can also take away from their ab development.

, Mistake #4: Choosing the Wrong Exercises

(Abdomen Workout)

When following an ab routine, you need to vary the ab exercises that you are doing in the gym. It is common to see people rely on crunches or sit-ups when trying to build 6 pack abs. While these exercises are good, they are not the most effective movements that can be done for the core.

Some examples of core exercises that you can include in your ab routine that can better help activate your abs are reverse crunches or planks. The reverse crunch is a great movement for the lower abs and is less commonly used than something like standard crunches. Additionally, planks can target the entire abdominal area and should be your go-to when choosing exercises for your ab routine.

(Abdomen Workout)

A mistake that comes with training abs is that people think that they do not require any rest. People are often told to train them 7 days a week with no breaks. This thinking is problematic because just like any other muscle group the abs need to be given time to recover.

We recommend training the abs 2 to 3 times a week and to vary the ab movements to target different areas of the core. For example, one day you can target the lower abs, doing movements like the reverse crunch or hanging leg raises to target this group. Another day you can target the upper abs focusing on exercises that emphasize trunk flexion like the standard crunch. Lastly, you can target the obliques by doing side crunches or an anti-movement like the side plank.

, The Takeaways

(Abdomen Workout)

To sum this article up here are the key points you should takeaway:

Know your body fat percentage and lower it to the recommended 10-12 percent for optimal visibility.

Focus on breathing and inhale/exhale during the correct portions of the movement.

Maintain control throughout the entire exercise

Choose the correct exercises and not just basic ab movements

Give your abs a break and train them 2-3 days a week

What’s the difference between abs and core?

Many people assume that training the abs and the core are the same things. People often use these terms interchangeably but when someone refers to the abs they are only talking about a portion of the core. Even people that train their abs regularly can have weak cores which can hold them back in many ways.

The core is arguably the most important muscle group in the body. These muscles are responsible for maintaining posture and stability of the body. A weak core can lead to many problems such as lower back pain, lifting injuries, and even hurt your progress with bigger lifts in the gym. Doing proper exercises for the core can entirely change your quality of life and improve your aesthetic and strength in almost every aspect.

These exercises are something anyone can do with any equipment or experience so you can start improving as soon as possible. If you’ve found yourself struggling to advance past the beginner stage in fitness or even just want to improve your physique or injury prevention, keep reading.

We designed a program that gives you the tools to build an aesthetic physique as well as an easy-to-follow routine that will fit any schedule. To find out more:

Click the button below to learn more information

Why it is Essential to Train Your Core

The core is essential to almost every aspect of personal fitness and health. Having a strong core will improve your ability to get stronger, your posture, and even enhance your physique.

The core is a postural muscle group that helps to align the body and stabilize movement. This can help to better perform heavy lifts, prevent injury, and improve your posture which has many health benefits. Developing and strengthening these muscles can also improve the visibility of the abs by increasing the thickness of the deep abdominal muscles. This helps to push out the abs making them more prominent and visible thus enhancing the aesthetic of your physique.

These are the muscles you often see high-level athletes train from boxers to powerlifters. Even at varying body fat percentages, you can still see that they have a high level of fitness which is largely due to the presence of a strong core.

Now that I’ve told you about the benefits of training the core and why it's so important. Here is how we effectively train the core and bring your fitness and physique to the next level.

What is and how to exercise the core?

To fully understand the core we have to understand what muscles make up the core and what they do.

The “core” refers to the area of the body that is between the bottom of the chest to the pelvis. There are many more muscles than listed below, but there’s no reason to spend time attempting to train each of these muscles in isolation. Most of these muscles will be worked in conjunction with regular training. The best exercises for the core are any movements that challenge the core in a way that is similar to how you would challenge yourself in workouts or operate in your daily life.

The main muscles of the core:

Rectus abdominis (anterior core)

Also known as the “six-pack” or abs. This is the muscle you use when you bend forward or bring your knees toward your chest.

Obliques (lateral core)

The oblique muscles are used when you bend or rotate your torso. They run along the sides of the rectus abdominis or “six-pack”. Usually worked by most core exercises.

Transverse abdominis (deep core)

The transverse abdominis runs underneath the rectus abdominis and the obliques. They function to support the torso and stabilize the spine and pelvis.

Spinal erectors/erector spinae (posterior core)

The spinal erector is a muscle that runs along the entire back and functions to help you stand up straight.

Now that we’ve covered the anatomy and function of the core muscles we’ll move on to the best exercises for the core.

The Best Exercises for Core

Exercise 1: Goblet Squat (core recruitment in full-body exercise)

The first exercise we’ll cover is a leg exercise but it is an essential lift for any beginner that wants overall strength, especially core strength. While there are exercises to teach you to engage your core such as abdominal bracing the purpose of the goblet squat is different.

Often people incorrectly neglect the practical application of the core or forget to build postural strength. The benefit of the goblet squat is that it strengthens the often-neglected spinal erectors while also engaging all of the other main core muscles. The position of the weight when performing the exercise forces us to engage our core with good form.

This exercise also builds strength in the upper back, upper and lower legs, and forearms. This makes it an ideal “full-body” exercise and helps us to practically implement exercises for the core.

To perform the exercise you start by holding a weight between your hands (if this is too difficult at first you can hold the weight with bent arms between your legs). Make sure the feet are slightly wider than shoulder-width apart and the feet are pointed slightly outward. Take a deep breath into your stomach and bend at the knees and begin to squat. Go as low as your body comfortably allows and make sure to focus on staying upright. When standing up squeeze the air from your stomach and exhale. Make sure not to lock your knees out at the top of the movement. Repeat for each rep.

To progress with this lift continue adding reps, sets, or weight to adequately challenge yourself. You can also try this exercise with kettlebells or barbells.

We designed a program that gives you the tools to build an aesthetic physique as well as an easy-to-follow routine that will fit any schedule. To find out more:

Click the button below to learn more information

Exercise 2: Reverse Crunches (anterior core)

The second exercise, reverse crunches, is a great exercise for primarily working the rectus abdominis.

To perform the exercise you start by laying down face-up on the floor or a mat with knees bent 90 degrees. You can either grab a bench (as shown) or place your arms palms down close to your sides. Exhale to brace your core. Next, keep your legs bent lift your knees and tuck them until your lower back is off the ground. Try to control your movement and don’t swing your knees. Your thighs should be parallel to the floor. Then, slowly lower your legs into the start position.

To increase the difficulty of this exercise you can increase the reps, slow down the reps, or add a medicine ball between your knees.

Exercise 3: Plank (anterior, lateral, and posterior core)

The third exercise, the plank, is one of the best fundamental core exercises you can incorporate into your routine. On top of being a great all-around exercise for the core, this is an exercise that engages almost every major muscle group in the body.

To perform this exercise you lie face-down on the ground with your elbows directly under your shoulders. Make sure your feet are hip-width apart. Raise your torso and knees off of the ground so that only your forearms and toes are the only things touching the floor. Engage your core while maintaining a neutral spine and keep your hips and neck from lifting. Hold this position for as long as you can maintain the proper form.

To adjust the difficulty of this exercise you can start on your knees in a kneeling plank to make it easier or raise one foot to make it more difficult. You can also adjust the time you perform the exercise or the number of sets to adjust the intensity.

Exercise 4: Side Plank (lateral core)

The fourth exercise, the side plank, is a great way to focus on the obliques and improve balance.

To perform the exercise lie on one side with your legs straight and one foot resting on top of the other. Place your elbow directly under your shoulder and have your forearm rest at a right angle to your body. Lift your hips and brace your core while keeping your neck in a neutral position. Your body should form a straight line. Hold this position for as long as you can maintain the proper form. When the rep is a complete repeat on the other side.

To adjust the difficulty of this exercise you can start on your knees in a kneeling side plank to make it easier or raise one foot to make it more difficult. You can also adjust the time you perform the exercise or the number of sets to adjust the intensity.

Exercise 5: Suitcase Carries (lateral core)

The final exercise, suitcase carries, is a unilateral exercise meaning that the resistance is placed on one side of the body. This is an exercise where you attempt to walk upright with your shoulders in a neutral position.

To perform the exercise take a weight in one hand, either a dumbbell or kettlebell. The weight should be heavy enough to challenge you to stay upright but not so heavy that it’s too heavy to hold with a firm grip. Stand with your feet hip-width apart and slowly walk forward, keeping your torso upright and your core engaged the whole time. When finishing a rep put down the weight and repeat the rep holding the weight in the opposite hand.

To increase or decrease the difficulty of this exercise, adjust the number of steps or the weight of the dumbbell/kettlebell.

The Best Exercises for Core List

In summary, here is a list of the best exercises for the core:

Exercise 1: Goblet Squat (1-5 sets of 5-15 reps)

Exercise 2: Reverse Crunches (2-3 sets of 8-15 reps)

Exercise 3: Plank (1-3 sets of 60-second holds)

Exercise 4: Side Plank (1-3 sets of 60-second holds)

Exercise 5: Suitcase Carries (2-4 sets of 10-15 steps)

Then you need to read this article. In this feature, I discuss 2 essential exercises that will effectively work out the upper chest and the correct way to execute them.

The upper chest is one of the most difficult muscle groups to grow. Additionally, it is essential in maintaining a well-proportioned and aesthetic physique. There are a few main reasons why this area is so troubling to progress. First, the upper chest region responds to different stresses more effectively and certain exercises do not incorporate enough activation to see results. Second, common gym routines often neglect movements that are useful in building an aesthetic upper chest.

For example, the flat barbell bench press is a staple within the average gym routine. While this exercise does encourage upper chest activation, it is more effective at hitting the lower fibers of the pec. The same can be said for other compound movements such as weighted dips. Yes, the upper chest is incorporated when performing these progressions. But these types of movements should not be your ‘go-to’ if your goal is to grow the upper chest most efficiently and productively possible.

Many people need to target their upper chest to get a fuller and more aesthetic-looking physique. Basic gym exercises often neglect this area, and it is important to incorporate movements that prioritize the upper chest to see results in this region. In this article, I will give you 2 exercises that you need to use in your gym routine to effectively grow the upper pectorals. Also, I will give an in-depth description of how these movements should be performed. After utilizing these workouts for the upper chest, many of you will likely experience the following:

Better Mind Muscle connection with the upper pec when exercising

Development of a more aesthetic all-around chest

ANATOMY BREAKDOWN

The chest is made up of two muscles: the pectoralis major and the pectoralis minor. Additionally, they are often referred to as the upper and lower chest. The fibers of the pectoral muscles vary based on the region. Thus, it is important to understand the direction of these fibers when deciding upon exercises to better target a specific area of the chest.

Moreover, the fiber direction in the pectoral muscles influences the ability of a certain movement to activate different regions of the chest. When aiming to build a more aesthetic upper chest, it is essential to employ exercises that best utilize these specific fibers of the pecs which are also identified as the clavicular head of the pectorals. Examine the diagram above to better understand this idea. Now, I will give you the two exercises that are necessary to build the upper pec region.

WORKOUT FOR UPPER CHEST

EXERCISE 1: INCLINE BARBELL BENCH PRESS

A key to targeting the upper chest in your routine would be to incorporate the incline barbell bench press. I understand that some of you are already utilizing a variation of this within your regimen. Although, there are a few cues that are important to know when performing this specific exercise to build the upper chest.

Focus on ‘pinching the shoulder blades together'

While performing this workout for the upper chest, it is important to retract the scapula or put an emphasis on pinching the shoulder blades together. What this does is that it places the shoulder in a position that is safer and less compromised which will lessen your risk of injury. Also, this cue establishes more activation within the chest and helps place the focus on this specific region.

Try to ‘slightly tuck the elbows’

The elbows are an important focus when performing this workout for the upper chest and they can greatly impact your risk for injury. Additionally, they can hinder the ability to fully activate the upper pecs if not in the correct position. It is best to keep the elbows at a 45-degree angle and avoid flaring them outward. Another cue that is useful when trying to incorporate this strategy is to ‘bend the bar’. Pretending to bend the bar will help externally rotate the shoulders and place them in a safer and more stable position.

Have a slight arch in the lower back

It is okay to have a slight arch in the lower back when doing the incline barbell bench press. Having an arch will place more focus on the upper chest. Perform this exercise with a slight arch in the lower back and the core firmly engaged to see the best results.

Performing the Incline Barbell Bench Press

Lastly, you should focus on driving the weight up while keeping your body tight and engaged making sure everything is stable. Plant the feet firmly into the ground and avoid too much movement within the legs. It is encouraged to perform a warmup before attempting this exercise. Also, during your working sets, try to go light to moderate on the weight with a primary focus on proper form and execution. If you do not have access to the barbell bench press a good alternative for this workout for the upper chest would be the incline dumbbell press. The same cues can be utilized when performing this movement.

WORKOUT FOR UPPER CHEST

EXERCISE 2: LOW PULLEY CABLE CROSSOVER

Now, we have the low pulley cable crossover. Grip the handles so that your palms are facing forward. With a slight bend in the arm, drive the hands upward focusing on bringing them together towards the midline of your body. Keep the core engaged. Additionally, the legs can be in a neutral or staggered stance. I prefer using the staggered stance to better maintain the technique while also keeping balance.

Like the incline barbell press, you need to keep your shoulder blades retracted and avoid rounding the upper back. What this will do is keep the shoulders in a safe position and prevent them from being compromised during the exercise. This will also help activate the upper chest more effectively.

A cue that can help the mind-muscle connection with the upper chest is to concentrate on bringing the elbows together. This visualization will aid in upper chest contraction and mindfulness of activation during the exercise. This movement is one of the best isolation exercises that focuses solely on building an aesthetic upper pectoral. If you do not have access to a cable system an effective alternative or workout for the upper chest would be to use a band with a similar setup/execution.

WORKOUT FOR UPPER CHEST
